Training
Most runners know they should be doing strength work. Far fewer know what to actually do, how heavy to go, or where it fits in a week that is already full of running. Here is the version I use with the athletes I coach.
Why It Matters
For a long time distance runners avoided the gym because they were frightened of getting heavy and slow. That idea has not aged well. The research is now fairly settled: adding heavy resistance training to an endurance programme improves running economy, which means you use less oxygen to hold a given pace. A systematic review and meta-analysis in Sports Medicine found consistent improvements in economy across middle and long distance runners, with the biggest effects at race-relevant speeds.
In plain terms, strength work does not make your engine bigger. It makes your chassis better. You return more energy on each foot strike, you hold your form together deeper into a race, and you stop leaking pace in the last quarter when everything starts to fall apart.

There is a second benefit that matters even more for most runners, and it is nothing to do with performance. Strength work keeps you available. Tendons, glutes and calves that can handle load are tendons, glutes and calves that do not force you into three weeks off in the middle of a build. The runners who improve year on year are not the ones who train hardest, they are the ones who never lose eight weeks to an achilles.
The Programme
You do not need a complicated programme. You need a small number of movements done properly and progressed over time. Here is how I break it down.
Back squat, trap bar deadlift, or a hip thrust if you have a back history. These are your foundation. Three to six repetitions at a genuinely challenging weight, three to four sets. Heavy and low volume is the point. You are chasing a neural adaptation, not muscle size, so leave two or three reps in reserve and do not grind to failure.
Running is a series of single-leg hops, so this is the closest thing to sport-specific gym work there is. Split squats, rear-foot elevated split squats, step-ups and single-leg Romanian deadlifts. Six to eight reps each side. This is also where you find and fix asymmetries, which is often what is behind a niggle that keeps coming back on one side only.
The most neglected area in running and the source of a huge share of injuries. Straight-leg calf raises for the gastrocnemius and bent-knee calf raises for the soleus. The soleus takes enormous load when you run, so do not skip the bent-knee version. Work up to sets of 15 to 20 with weight, and go slowly on the way down.
Glute bridges, banded lateral walks, side-lying hip abduction. Less glamorous, but weak hip stabilisers show up as a collapsing pelvis at mile 20 and as runner's knee a fortnight later.
Your trunk's job while running is to resist rotation and stop energy leaking sideways. Planks, side planks, dead bugs and Pallof presses do that. Sit-ups largely do not.
Frequency and Dosage
Two sessions a week, each 30 to 40 minutes, is the sweet spot for the vast majority of runners. That is enough to drive real adaptation without eating into the running that actually determines your race result.
If you can only manage one session, that is still worth doing. One good session a week will hold onto most of what you have built. If you are tempted by three or four, ask yourself honestly whether that time would be better spent as an extra easy run. For most runners chasing a road PB, it would be.
Progress the load, not the number of exercises. The single most common mistake I see is a runner doing the same five exercises with the same 8kg dumbbells for two years and wondering why nothing changed. If it is not getting harder, it is not strength training.
Scheduling
The rule I follow is simple: keep hard days hard and easy days easy. That means putting your strength session on the same day as your quality run, not on your recovery day. If you lift the day after a hard session, you never get a proper recovery day, and the cumulative fatigue creeps up on you over a block.
Run first, then lift, ideally with a few hours in between. If your priority is the running session, that order protects it. Leave at least 24 hours between a heavy lower-body session and your long run.
A typical week for a marathon runner I coach might look like this:
Notice there is no strength work in the 24 hours before the long run. That is deliberate.
If you are training on limited days, the maths changes and strength work becomes proportionally more valuable, because you have more recovery capacity to spare. Our guide to marathon training on four days a week covers how to build that kind of week.
What to Avoid
Going too light. Three sets of 15 with a weight you could lift 30 times is not strength training, it is a warm-up. Heavy and brief beats light and long for runners.
Starting a new programme mid-build. Introduce strength work in your base phase, not six weeks out from a marathon. The initial soreness will wreck your key sessions at exactly the wrong time.
Chasing soreness. Feeling destroyed is not the goal and not a sign it worked. If you cannot run properly the next day, the session was too much.
Doing too many exercises. Six movements done well beats fifteen done vaguely. You are a runner using the gym, not a gym-goer who runs.
Stopping when training gets hard. Strength work is usually the first thing dropped when a build gets busy, which is precisely when the injury risk is highest. Cut it back to one short session rather than dropping it entirely.
If You Are Over 40
Everything above applies to every runner. After 40 it stops being optional. Muscle mass and tendon stiffness decline with age unless you actively defend them, and that decline is a large part of why masters runners lose speed rather than endurance. Heavy strength work is the most effective tool we have to slow it down.

Drop the last heavy session roughly seven to ten days out from a marathon so your legs are fresh, and keep a short mobility routine going into race week. Summary
Strength training is not a bolt-on extra you do when you have spare time. It is part of the plan. Two sessions a week, heavy and brief, built around squats, single-leg work and calf raises, will make you a more economical runner and a far more durable one. The gains are not dramatic week to week. Over a season they are the difference between a runner who keeps progressing and a runner who keeps getting injured.
