Inputs: goal finish time, body weight, how much race fuelling the runner has practised, expected temperature, self-reported sweat rate, and preferred carry format. Outputs: target carbohydrate in grams per hour, total carbohydrate for the race, planning estimates for fluid in ml per hour and sodium in mg per hour, and a fuelling schedule expressed on round kilometre, mile or time cues so it can be memorised and followed mid-race. Method summary: the carbohydrate target starts from practised gut tolerance, is scaled by an intensity factor derived from finish time (a five-hour marathoner runs at a lower fraction of VO2max than a three-hour marathoner and oxidises less carbohydrate per hour), then adjusted for body mass using an allometric exponent of 0.75 clamped to plus or minus 15 per cent, before a hard race-and-duration ceiling is applied. The absolute ceiling is 90g per hour. Key guidance the tool encodes: - Most marathon runners should target 60 to 90g of carbohydrate per hour. - Under two hours of running, 30 to 60g per hour is sufficient. - Absorption above roughly 60g per hour requires a glucose-and-fructose blend, because a single glucose transporter saturates near 60g per hour and fructose uses a separate route. - Carbohydrate absorption is limited by gut transporters rather than body size, so the ceiling applies similarly to a 55kg and a 90kg runner; body mass matters far more for fluid and sodium. - Fluid: 400 to 800ml per hour is a planning range, not a quota. Drinking to thirst is the safest default. Elite marathoners drink roughly 550ml per hour when drinking ad libitum. - Gut tolerance is trainable and should be rehearsed in long runs at race carbohydrate rates.
